Search “how much protein do I need” and you won’t get an answer; you’ll get a dozen of them. The RDA says 0.36 grams per pound of body weight. A fitness site says 1 gram per pound. Someone on Reddit says 0.8 grams per kilogram of lean body mass, which is complicated, with extra steps for fun. A nutritionist splits the difference and rounds to something easy. Your friend’s bodybuilder husband tells you to eat your body weight in grams, but he also weighs 230 pounds and has vastly different goals than you do.
The numbers conflict because they’re answering different questions for different bodies. The RDA is answering “how much protein does a sedentary adult need to avoid a clinical deficiency.” The bodybuilding forums are answering “how do I maximize muscle growth at 25.” Nobody on the first page of results is answering the question you actually have: how much protein does a woman over 40 need who’s strength training, probably trying to lose some weight, and dealing with a body that doesn’t cooperate quite the way it used to.

The lowest number in that pile of search results — 0.36 grams per pound of body weight, about 54 grams a day for a 150-pound woman — is the Recommended Dietary Allowance. It is not, in any meaningful sense, a true recommendation. What the RDA represents is the amount of protein required for a sedentary adult to survive: organ function, cell turnover, not falling apart — that’s the bar. The word “Recommended” has been doing the work of making a survival floor sound like a health target since 1968, and there’s no reason a person going about their normal life would ever discover that distinction. You see “Recommended,” you try to eat around or even slightly above the number, because you’ve heard protein is important, you move on. The name told you it was enough.
Enough to survive is not enough to maintain. At 54 grams a day after 40, muscle mass is already declining because there isn’t enough protein left after those survival processes to preserve it. Normal aging doesn’t just increase how much protein you need — it changes how efficiently your body uses the protein you’re already eating. All of those processes need more protein after 40 than they required at the age of 25.

Increasing your protein intake slows that process down across the board, not just in one place. But muscle is where you see and feel the results fastest, especially combined with strength training. When you’re younger, your body is efficient at converting amino acids into muscle — roughly 20 grams of protein at a meal is enough to trigger a full repair-and-build response. After about 40, your body becomes less efficient at that conversion, meaning it takes more protein at once to trigger the same response. The research has a term for this — anabolic resistance — but the concept is simple: the body is operating at less than peak condition, so the same input produces less output.
Perimenopause compounds the problem. Estrogen helps your muscles use protein efficiently, and when estrogen levels decrease through perimenopause and menopause, that efficiency drops further. The idea is simple — hit your daily protein target however you want, don’t stress about timing or distribution, and your body will sort it out. For a 25-year-old whose body is in peak condition, that’s largely true. Their bodies are efficient enough to build muscle on a steady diet of Taco Bell.
After 40, that stops being true. Your body needs a stronger signal at each meal to trigger the repair-and-build response. Research puts that signal at around 30 grams of protein per meal. Below 30, your muscles don’t do much with what you’ve given them — the building blocks are there, but the signal isn’t strong enough to put them to work.
Getting to your daily number is easier when you stop thinking about it as one large target and start thinking about it as three 30-gram meals. A protein shake or Greek yogurt at breakfast gets you to 30 grams before you’ve made any real decisions. Lunch is protein-first — whether that’s out with coworkers, a brown bag, or meal prep from the weekend. Dinner is usually where protein is easiest, since most people already build dinner around a protein source. Three meals at 30+ grams each and you’re in range without a food scale or a spreadsheet.
How Much Protein Do You Need for Weight Loss
Hitting 30 grams per meal across a full day of eating is one thing. Hitting that same per-meal target on fewer calories takes a little more strategy.
When you’re in a caloric deficit, you’re eating less energy than your body burns. Your body is efficient and covers the gap from either stored fat or existing muscle. How much muscle you lose versus how much fat you lose depends heavily on protein intake — higher protein and strength training while in a deficit signals your body to preserve muscle and biases the weight loss toward fat.
That’s why the protein range matters more during weight loss than at any other time. In a deficit, undereating protein by even 20 grams means your body breaks down muscle tissue to cover the gap — muscle you’re trying to build or hold onto.
Protein also makes the deficit itself easier to sustain, because it keeps you full longer than carbs at the same calorie count. That translates to less 3pm moments where you’re eyeing this morning’s stale break room donuts.
If you’re in a deficit and strength training: stay at the high end of the range, closer to 1g per pound, and keep the per-meal minimum at 30 grams. A 250–500 calorie deficit paired with adequate protein and consistent strength training is the combination where the math works.
How Much Protein Do You Need on GLP-1
Here’s something nobody tells women who’ve been carrying extra weight for years: you have more muscle than you think you do. Your body built it just to move you through your day — getting up from a chair, climbing stairs, hauling groceries, doing yard work. All of that is loaded movement. Years of it. The muscle is under there, and it’s substantial.
GLP-1 medications — Ozempic, Wegovy, Zepbound, Mounjaro — are extremely effective for weight loss. The downside is that the weight loss can be incredibly indiscriminate, taking both fat and muscle as needed to fuel your body. If you’re over 40 and already dealing with age-related muscle decline, the medication can burn through muscle you didn’t know you had. That muscle is worth protecting.
Adequate protein and strength training together are how you protect that muscle. On GLP-1 medications, the stakes are higher because the medication adds a second source of muscle loss on top of the age-related decline you’re already managing.
Appetite suppression from these prescriptions makes eating enough of anything difficult. And that makes deliberate protein planning at every meal critical. When appetite suppression limits you to 1,200 calories a day, the percentage of those calories that come from protein has to be high, or the muscle loss accelerates. Most of my clients on GLP-1s plan on a minimum of three protein shakes a day — roughly 90 grams — just to stay ahead of the muscle loss. On a GLP-1, “I’m not hungry” is not a reason to skip the protein. The appetite suppression is the reason to plan protein more carefully, not less.

Knowing you need 30 grams per meal is one thing. Knowing what that looks like in food you and your family actually eat is the part that makes the number actionable. Getting enough protein in starts with frontloading it early in the day and building every meal around a protein source.

In healthy adults, no. The kidney concern comes from medical recommendations for people with pre-existing kidney disease, where protein restriction is appropriate. Multiple large-scale studies have found no adverse kidney effects from high-protein diets in people with normal kidney function. If you have kidney disease or concerns about kidney health, talk to your doctor. If your kidneys are healthy, protein intake in the 0.7–1g range is well-supported by the evidence.
Can your body even use that much protein?
Yes. The older claim that your body can only absorb 20–30 grams per meal has been revised by more recent research. Your body absorbs the protein you eat.
